Filling foods and simple substitutions for when you want more on your plate.

Read this first

The goal isn't to replace every higher-calorie food with a diet version. Use these strategically, when you want more food volume without blowing through your day's calories. Some days the real thing is the right call.

Protein

  • Chicken breast, turkey breast, lean ground turkey (93/7)
  • Shrimp, cod, tilapia, canned tuna in water
  • Egg whites mixed with whole eggs instead of all whole eggs
  • Nonfat Greek yogurt or skyr instead of regular yogurt
  • Cottage cheese (blended makes a great base for anything)
  • Lean deli turkey, low-fat string cheese
  • A protein shake when real food isn't happening

Fruit

  • Berries — huge volume, low calories, great fiber
  • Watermelon, cantaloupe, honeydew
  • Whole fruit instead of juice or smoothies you drink fast
  • Frozen grapes or frozen banana slices as a dessert
  • Apples with a measured spoon of nut butter

Vegetables

  • Zucchini, cauliflower, broccoli, green beans, asparagus
  • Bagged slaw or spinach stirred into anything cooked
  • Roasted veggies with spray oil instead of poured oil
  • Cucumber, bell pepper and celery for crunch with dip
  • Cauliflower rice mixed half-and-half with real rice

High-fiber foods

  • Beans and lentils added to soups, chili and bowls
  • Chia seeds or ground flax in yogurt and oats
  • Raspberries — one of the highest-fiber fruits
  • High-fiber wraps and breads
  • Oats instead of most boxed cereals
  • Edamame as a snack

Carb swaps

  • Lower-calorie wraps or thin buns instead of standard rolls
  • Half rice, half cauliflower rice
  • Spaghetti squash or zucchini noodles mixed with regular pasta
  • Chickpea or lentil pasta for more protein and fiber
  • Air-fried or roasted potatoes instead of fried
  • Popcorn instead of chips for volume

Sauces & condiments

  • Greek yogurt in place of some mayo or sour cream
  • Mustard, hot sauce, vinegar, salsa, pico de gallo
  • Light dressings — or dressing on the side, always
  • Spray oil or broth instead of pouring oil in the pan
  • Lemon, lime, garlic, herbs and spice blends do a lot of work
  • Sugar-free syrups and lower-calorie BBQ sauce

Snacks

  • Greek yogurt with berries
  • Turkey and cheese roll-ups
  • Protein bar you actually like (not one you tolerate)
  • Popcorn, rice cakes with cottage cheese
  • Hard-boiled eggs
  • Veggies with hummus or a yogurt-based dip

Sweet craving options

  • Greek yogurt with a spoon of PB powder and cocoa
  • Frozen banana blended into “nice cream”
  • Light ice cream or protein ice cream, portioned in a bowl
  • Sugar-free pudding with a scoop of protein powder
  • A square or two of good dark chocolate, slowly
  • Hot cocoa made with milk and protein powder

Meal-volume boosters

  • Double the vegetables in any recipe
  • Add broth-based soup before dinner
  • Bulk up ground meat with mushrooms, lentils or riced cauliflower
  • Build a bigger base of greens under any bowl
  • Add egg whites to scrambles to double the portion
  • Sparkling water alongside the meal

A note on “diet” versions

If a swap makes you feel deprived or leads to eating twice as much later, it isn't saving you anything. Keep the swaps you genuinely enjoy and skip the rest.
